is there a way to record 640 X 480 mugen vids without makin it lag

With 640x480 you will be lucky to get 10 fps use the smaller 320x240, so you can have 30fps.

also check my tutorial in the tutorial section it should help you with quality.

Yeah, you have to have a high end PC... otherwise, change your lifebars (if they're hi-res) and record at 320x240.
